How to Do Pull-Ups With Proper Form: A Complete Technique Guide
The short answer: A proper pull-up is a full-body exercise, not just an arm movement. The difference between pull-ups that build you up and pull-ups that grind your shoulders down comes from three things: how you prep the structure before you touch the bar, how you create tension through the entire posterior chain, and whether you pull the bar to you rather than hauling yourself to the bar. Get those right and the pull-up becomes one of the most powerful exercises in your training.
Pulling is one of the six foundational movement patterns. If you want to be a functional human, you need to be able to pull your own bodyweight with control. I’ve coached this movement for over 12 years, and what I see consistently is that most experienced lifters leave performance on the table because of what they skip before the first rep and what they lose control of during the eccentric. This guide covers both.
Whether you’ve been doing pull-ups for years or you’re rebuilding your pulling strength after time away, these cues will change how the movement feels.
What Muscles Do Pull-Ups Actually Work?
When performed correctly with an arched-back position, the pull-up works the entire posterior chain from head to toe. That is not an exaggeration.
The primary movers are the latissimus dorsi, traps, and rhomboids. But the exercise also loads the erector spinae, glutes, hamstrings, quads, and, critically, the core. Most people think of pull-ups as a back exercise. They are. But one of the most underappreciated benefits is the demand on your anterior chain to create stability and stiffness through the trunk so that the pull stays clean and your shoulders stay safe.
Think of it this way: if your core cannot create a stable cylinder of tension while you hang from a bar, the force that should go into pulling you upward leaks out through your midsection. Your shoulders compensate. Your lower back compensates. And your pull-up becomes an exercise that slowly wears you down instead of building you up.
Research on scapular mechanics confirms what I see in practice: the shoulder blade must depress and retract under load for the lats to fire correctly and for the humeral head to stay centred in the socket. Skip that step and you are compressing structures that do not respond well to compression.
Why You Need to Prep Before You Pull
The pull-up starts before you grip the bar. Most lifters walk up, grab, and go. That approach works when you are 25 and your joints forgive everything. It stops working once you have a few years of desk sitting and training wear behind you.
The passive hang opens up the spine and shoulders. Grip the bar overhand, just outside shoulder width, and let your hips sink. If you have any history of disc issues, keep your feet on the ground and control how much traction goes through the spine. Hang for 20 to 30 seconds, breathe into the belly, expand through the lateral ribs. You are not stretching aggressively. You are creating space in the structure so that when you add load, the joints have room to work.
Here is a cue that makes the passive hang significantly more effective: once you are hanging, tilt your pelvis into a slight anterior tilt and actively pull your hips toward the floor. That small adjustment opens the lumbar spine in a way that passive hanging alone misses. It is subtle, but it creates a measurable difference in how the first rep feels.
The active hang switches the system on. From the same bar, engage your lats and traps, pull your shoulders away from your ears, and squeeze your shoulder blades along the ribcage into posterior tilt. You should feel every back muscle fire. Hold for five seconds, release, and repeat for five or six reps. This is an isometric activation, not a pull-up. You are priming the muscles that need to control the movement before you ask them to produce force.
If you do not have the grip or shoulder strength for a full active hang, use the feet-on-ground variation. Walk your feet slightly forward, sit into your hips, and perform the same scapular engagement from there.
How Your Grip Changes Everything
Grip is where most technique guides stop at “grab the bar.” That is not enough.
Hand position determines what loads up. Too wide puts excessive strain on the shoulders and limits range of motion. Too narrow shifts the emphasis away from the lats. The position you want is just outside shoulder width, where the lats can do the most work with the least compromise to the shoulder joint.
But the grip itself matters more than the width. Here is what I coach: once your hands are on the bar, imagine pulling your hands together. Do not actually move them. Just create that inward spiralling tension through the forearms and into the shoulders. Watch what happens when you do this. The elbows come forward of the shoulder line, which is a more functional position for the shoulder joint, and the lats switch on hard. That spiralling tension is how you turn the grip from a passive hook into an active part of the pull.
Make sure your pinky and ring finger are doing their share of the work. Most lifters let the grip drift into the index and middle finger. When that happens, you lose the external rotation cue and the lat connection weakens. Chalk up, spread the load evenly across all fingers, and crush the bar.
The Arch-Back Pull-Up: Why It Hits Different
The arch-back pull-up is the version that turns this exercise from a good lat builder into a full posterior chain movement. Most pull-up content teaches a straight-body or hollow-body position. That has its place. But for building functional pulling strength that carries over to real life and protects the shoulders under load, the arch-back version is superior.
The key distinction is this: instead of pulling yourself to the bar, pull the bar to you. That is not just a mindset cue. It changes your mechanics. When you think about pulling the bar to your sternum, you naturally lean back, which puts you into thoracic extension. That extension keeps the shoulders in external rotation, which is where they are safest and strongest. If you collapse forward over the bar at the top, the shoulders internally rotate and you are compressing the AC joint and closing down space in the subacromial region. That is where impingement lives.
As you pull, point your toes down and squeeze your feet together. That single cue fires the calves, quads, adductors, and glutes. It plugs the leaks in the system so that more of the force you generate goes into the pull rather than into compensatory movement.
Aim to get your sternum to the bar, not just your chin over it. If you are only getting your chin above the bar, you are cutting the range of motion short and missing the strongest contraction point.
How to Control the Eccentric (Where the Real Gains Are)
Most lifters rush the lowering phase. They pull hard, reach the top, and drop. That is leaving the most productive part of the exercise on the floor.
The eccentric phase, the controlled lowering, is where the majority of hypertrophy stimulus comes from. It is also where you build the tendon strength and joint resilience that keeps your shoulders and elbows healthy over time. The more advanced you are, the slower you should go on the way down.
Lower under tension. Keep the lats loaded the entire descent. Maintain the spiralling grip tension through the forearms. Do not let your shoulders shrug toward your ears at the bottom. You want a fully elongated arm at the bottom to get the full stretch reflex on the lats, but elongated does not mean slack. There is a difference between a long position and a dead position.
Time the breath: inhale at the bottom, stiffen the core, exhale through tight lips as you pull, take a quick inhalation at the top, and exhale slowly as you control the descent with tension across the entire posterior chain.
What to Do If You Cannot Do a Full Pull-Up Yet
If you do not yet have the pulling strength for a full overhand pull-up, do not waste time on assisted pull-up machines. The best way to build pull-up strength is to train the movement pattern with the right regression.
Start with a supinated (chin-up) grip on a low bar. Use a box or a small jump to get to the top position. Lock in a hollow-body shape using your abs and hip flexors to create tension, and then slowly lower yourself under control. That is the eccentric-only version. You are building the exact strength and motor patterns you need for the full pull-up, just from the top down instead of the bottom up.
Even in this regressed version, apply the same cues: point the toes, squeeze the feet together, keep the elbows in, crush the bar, and resist the urge to let your shoulders drift toward your ears as you lower.
Build up to five clean eccentrics with a three to five second lowering phase. When you can do that consistently, you have the strength base for your first full pull-up.
What I Coach Differently
After 12 years, the thing I see most experienced lifters miss is not the pull itself. It is the tension system around the pull. They can get their chin over the bar. But they are pulling with their arms and momentum instead of their lats and posterior chain because the grip is passive, the core is not braced, and the feet are just dangling.
When I programme pull-ups for my clients, the prep work, the grip cues, and the eccentric control are non-negotiable. The pull-up is not a test of how many reps you can knock out. It is a chance to build the kind of pulling strength that protects your shoulders, balances out the pushing and sitting you do all week, and keeps you moving well as you age.
